Plate Around the World

The plate around the world is a standing shoulder exercise in which you hold a light plate in each hand and move your straight arms in a large circle from your thighs, out and up to overhead, then back down. It works the side and front of the shoulders and the muscles that move the shoulder blades.

How to do it

Step by step

  1. Stand tall with your feet about hip-width apart, holding a light plate in each hand by the rim, arms straight and plates resting by your thighs.
  2. Brace your trunk, stack your ribs over your hips and set your shoulders down, away from your ears.
  3. Keeping a slight bend in your elbows, raise the plates out and slightly forward in a wide arc to shoulder height.
  4. Continue the arc up until the plates meet above your head, arms still long.
  5. Bring the plates back down the same wide arc, under control, to your thighs.
  6. Reset your posture at the bottom, then start the next circle at the same even speed.
Coaching cues
  • Long arms, soft elbows
  • Draw a big, smooth circle
  • Shoulders down, away from your ears
  • Ribs down as the plates go overhead
  • Same speed up and down

In VALDA, these cues are one tap away on the exercise while you train.

Common faults

What goes wrong, and the fix

Shrugging the shoulders

Fix: Set your shoulders down before each rep and keep them away from your ears.

Arching the back overhead

Fix: Draw your ribs down and brace as the plates pass overhead.

Swinging the plates

Fix: Slow the circle down and keep the same speed all the way round.

Bending the elbows more as you tire

Fix: Keep a slight, fixed elbow bend and let the arms stay long.

Cutting the circle short

Fix: Take the plates from your thighs all the way to overhead on every rep.

What the research says

General fitnessEndurance

  • Load and growth — Research reviews identify mechanical tension as the main driver of muscle growth. Only light plates are usable here, so it is commonly used as a warm-up or finisher rather than as a main shoulder builder.
  • Muscle activity — In an EMG study of raise variations, side raises favoured the side deltoid and front raises the front deltoid. This is muscle activity, not growth, and the around the world itself has not been measured.
  • Sets and reps — There is no controlled research on this exercise. A common approach is one or two light sets of 8 to 12 slow circles in each direction as a warm-up.
