Arnold Press

The Arnold press is a dumbbell shoulder press that starts with your palms facing you at chin height and rotates to palms facing forward as you press overhead. It works the front and side of the shoulders and the triceps through a longer path than a standard dumbbell press, and is mainly used for shoulder muscle-building work at moderate loads.

How to do it

Step by step

  1. Sit on a bench with an upright back support, or stand with your feet hip-width apart, and brace your trunk.
  2. Hold the dumbbells in front of your shoulders at about chin height, palms facing you and elbows in front of your body, pointing down.
  3. Start pressing up and, at the same time, rotate your palms outwards while your elbows move out to your sides.
  4. Aim to complete most of the rotation by the time the dumbbells pass your eyes, so your palms face forward as you continue pressing.
  5. Finish with your arms straight overhead, dumbbells over your shoulders and palms facing forward, without leaning back.
  6. Reverse the path under control, bringing the elbows back in front and rotating your palms to face you as the dumbbells return to chin height.
  7. After the last rep, bring the dumbbells to your shoulders, then rest them on your thighs before standing or setting them down.
Coaching cues
  • Rotate as you press, palms forward by eye level
  • Start palms facing you, elbows in front
  • Elbows sweep out to your sides as you rise
  • Ribs down, no leaning back

Common faults

What goes wrong, and the fix

Rotating late, at the top

Fix: Start rotating as soon as you press and have your palms forward by eye level.

Leaning back to finish

Fix: Keep your ribs down and trunk braced so the dumbbells finish straight overhead.

Dumbbells drifting forward overhead

Fix: Finish with the dumbbells directly over your shoulders, biceps beside your ears.

Load too heavy for the rotation

Fix: Pick a weight you can rotate smoothly through the whole path on every rep.

Short range at the bottom

Fix: Bring the dumbbells back to chin height with your palms facing you each rep.

What the research says

Muscle growthGeneral fitnessEndurance

  • Load and effort — Research finds muscle growth is similar across a wide range of loads when sets are taken close to failure, while maximal strength favours heavier loads. Because the rotation caps the weight, the Arnold press is mostly used as a muscle-building lift.
  • Rep ranges — Arnold press sets are commonly performed for 8–15 reps. Finishing sets a rep or two short of failure captures most of the benefit, although rep-in-reserve estimates tend to under-count.
  • Dumbbells versus barbell — A study of shoulder presses found standing dumbbell pressing produced the highest shoulder activation but the lowest one-rep max, about 7–10% below barbell or seated dumbbell pressing. There is no direct research on the Arnold press itself.
  • Volume and frequency — Research links more weekly sets for a muscle to more growth, with diminishing returns, and training a muscle at least twice a week is a common way to spread that volume.
  • Tempo — Studies show growth is similar across rep durations of roughly half a second to eight seconds, so the controlled rotation fits well within the researched range.
