TRX Rollout

The TRX rollout is a kneeling core exercise in which you hold the straps with straight arms and let your body tip forward as your arms reach overhead, then pull back to upright. It trains the abs and obliques to resist your low back arching, with the lats bringing the arms back down.

Also called: TRX Kneeling Rollout, Kneeling Suspension Rollout, TRX Kneeling Fallout, Suspension Rollout · Equipment: bodyweight · Pattern: compound

How to do it

Step by step

  1. Set the straps to mid-calf length. Kneel on a mat facing away from the anchor and hold a handle in each hand with straight arms in front of your thighs.
  2. Shuffle your knees back until the straps are taut and your body leans forward slightly.
  3. Brace your trunk, tuck your pelvis slightly under and squeeze your glutes so your body is one line from knees to head.
  4. Keeping your arms straight, let the handles travel forward and up while your body tips towards the floor.
  5. Reach only as far as your low back stays flat and your ribs stay down.
  6. Press the handles down towards your thighs with straight arms to bring your body back up.
  7. Repeat for the set. Shuffle your knees back towards the anchor to make it harder, then sit back onto your heels after the last rep.

Common faults

What goes wrong, and the fix

Low back arching at full reach

Fix: Shorten the reach to where your ribs stay down and your pelvis stays tucked.

Hips staying back

Fix: Let your hips travel forward with your body as the arms reach.

Bending the arms

Fix: Keep your elbows straight and move from the shoulders.

Knees too far back for the set

Fix: Move your knees away from the anchor until every rep is controlled.

Rushing the return

Fix: Take about two seconds out and two seconds back.

What the research says

StrengthRehab & prehabGeneral fitnessSport performanceEndurance

  • Muscle activity — An EMG study found the standing suspension roll-out produced the highest abdominal activity of four suspension core exercises. The kneeling version has not been measured, and EMG measures activity, not growth.
  • Lever — The closer the knees sit to the anchor, the longer the lever. A common approach is to progress knee position gradually, then move to the standing fallout.
  • Volume — Research links more weekly sets for a muscle to more growth, with diminishing returns.
