Scapular Row

The scapular ring row is a bodyweight upper-back drill in which you hang back from rings with straight arms and move only your shoulder blades, squeezing them together and letting them spread apart. It trains the mid-back muscles that start every row and pull-up.

Also called: Scapula Row, Scapula Rows, Scapular Rows, Scapular Ring Row · Equipment: bodyweight · Pattern: pull

How to do it

Step by step

  1. Set rings, a suspension trainer or a low bar at about waist height and take hold with both hands.
  2. Walk your feet forward and lean back with straight arms until your body is one line from head to heels.
  3. Draw your shoulders down away from your ears and keep them there for the whole set.
  4. Keeping your elbows straight, squeeze your shoulder blades together so your chest rises a few centimetres towards your hands.
  5. Hold the squeeze for a moment.
  6. Let your shoulder blades spread apart under control until your chest sinks back to the start.
  7. Repeat for the set. Walk your feet back to make it easier or forward to make it harder, then step in and stand up after the last rep.

Common faults

What goes wrong, and the fix

Bending the elbows

Fix: Lock your elbows and move only your shoulder blades.

Shrugging up

Fix: Pull your shoulders down before each squeeze and keep them there.

Hips sagging

Fix: Squeeze your glutes and hold one line from head to heels.

Dropping into the hang

Fix: Take about two seconds to let your shoulder blades spread apart.

Angle too steep for the set

Fix: Walk your feet back until each squeeze is slow and full.

What the research says

Rehab & prehab · first choiceGeneral fitnessSport performanceEndurance

  • Muscle activity — EMG studies of retraction exercises show high activity in the middle and bottom parts of the trapezius compared with the top part. These measure activity, not growth.
  • Role — A common approach is to use it for higher-rep sets as a warm-up or skill drill before rows and pull-ups. There is no research comparing it with other warm-ups.
  • Angle — The more horizontal the body, the more bodyweight the shoulder blades move. Many programmes progress by walking the feet forward before moving to full ring rows.
