Pec Deck

The pec deck is a seated chest machine: you bring two pads or handles together in front of your chest in a wide arc, then let them open back to a stretch. It isolates the chest through horizontal adduction, with the front of the shoulders assisting, and it is a common way to add chest volume after pressing.

How to do it

Step by step

  1. Adjust the seat so that your elbows sit at about chest height, slightly below your shoulders, when your arms are on the pads or handles.
  2. Sit with your back flat against the pad and your feet flat on the floor. Place your forearms vertically against the pads, or on a handle machine grip the handles with a slight bend in your elbows.
  3. Set the start position so your elbows sit roughly in line with your torso, not far behind it.
  4. Draw your shoulder blades gently back and down and keep your chest up.
  5. Bring the pads together in front of your chest in a wide arc, leading with your elbows, until they meet.
  6. Hold the squeeze for a moment, then let the pads open slowly back to the start, keeping tension on your chest and the weight off the stack.

Common faults

What goes wrong, and the fix

Start set too wide

Fix: Set the start so your elbows sit roughly in line with your torso.

Seat at the wrong height

Fix: Adjust the seat so your elbows are at about chest height.

Rushing the return

Fix: Let the pads open over about 2 seconds, keeping the weight off the stack.

Shoulders rolling forward

Fix: Keep your shoulder blades back against the pad and your chest up.

Pushing with the hands

Fix: Drive through your elbows and forearms and keep your hands relaxed.

What the research says

Muscle growth · first choiceRehab & prehab · first choiceGeneral fitnessEndurance

  • Role — Research finds single-joint and multi-joint exercises produce similar growth in the muscle they train. The pec deck is commonly used after a press to add chest volume without much extra fatigue.
  • Machines and free weights — A meta-analysis found machine and free-weight training give similar muscle growth, with strength gains specific to the equipment trained.
  • Effort — Studies show sets that finish a few reps short of failure capture most of the size benefit, and a guided machine makes sets close to failure practical.
  • Reps and volume — Research finds muscle growth is similar across a wide range of loads when sets are hard, and rises with weekly sets with diminishing returns. A common approach is 2–4 sets of 8–15 reps.
