Overhead Barbell Extension

The barbell overhead triceps extension is an arm isolation exercise: holding a barbell overhead, you bend your elbows to bring the bar down behind your head, then straighten them to press it back up. It works all three heads of the triceps and loads the long head at a long muscle length, the position research links to greater triceps growth.

How to do it

Step by step

  1. Sit on a bench with an upright back support and your feet flat on the floor, or stand with your feet hip-width apart and your knees soft.
  2. Take an overhand grip on the bar with your hands about shoulder-width apart, thumbs wrapped around it.
  3. Press the bar overhead to straight arms. Your upper arms point up beside your head and your ribcage stays down.
  4. Keeping your upper arms still, bend your elbows to bring the bar down in an arc behind your head until your elbows are fully bent.
  5. Straighten your elbows to press the bar back up to straight arms, moving only at the elbows.
  6. Keep your back against the pad (or your trunk braced if standing) and your elbows pointing up for every rep.
  7. After the last rep, bend your elbows slightly and bring the bar forward over your head, then down to your chest and on to your thighs.

Common faults

What goes wrong, and the fix

Elbows flaring out wide

Fix: Keep your elbows pointing up and about shoulder-width apart.

Upper arms swinging forward

Fix: Hold your upper arms still beside your head and move only at the elbows.

Arching the back to finish reps

Fix: Keep your ribs down and your back against the pad, with a load you can control.

Cutting the stretch short

Fix: Bring the bar down until your elbows are fully bent behind your head.

Dropping into the bottom

Fix: Take two to three seconds to bring the bar down behind your head.

What the research says

Muscle growth · first choiceStrengthGeneral fitnessEndurance

  • Overhead position — A controlled trial found overhead triceps extensions grew the triceps about 1.5 times more than the same exercise with the arms by the sides, driven by the long head.
  • Load and reps — Research comparing loads finds muscle growth is similar across a wide range of loads when sets are taken close to failure. Moderate to high reps are common for this lift.
  • Effort — Studies show sets that finish a few reps short of failure capture most of the growth benefit; true failure adds only a small extra effect.
  • Volume — Research links more weekly sets for a muscle to more growth, with diminishing returns. Pressing also works the triceps, and counting those sets improves volume estimates.
  • Tempo — Research finds similar growth across rep durations of about half a second to 8 seconds. A controlled descent into the stretch is common practice.
