How to do it

Step by step

  1. Stand with your feet about shoulder-width apart, holding a medicine ball at your chest with a hand on each side and your elbows under the ball.
  2. Brace your trunk and keep your chest up.
  3. Squat down by bending your hips and knees together until your thighs are at least parallel to the floor, heels down.
  4. Drive up through your whole foot and, as your hips straighten, press the ball straight up.
  5. Finish with your arms straight and the ball over the crown of your head, ribs down.
  6. Bring the ball back to your chest as you go into the next squat.

What the research says

General fitness · first choiceEnduranceFat loss & conditioning

  • Load and growth — Research reviews identify mechanical tension as the main driver of muscle growth. With the light loads medicine balls allow, this movement is commonly used for conditioning and movement practice rather than for size or strength.
  • Squat depth — In back-squat research, the glutes contributed more to the lift as squat depth went from partial to full.
  • Sets and reps — There is no controlled research on medicine-ball squat-to-press dosing. A common approach is higher-rep sets or timed intervals inside circuits.
