Dumbbell Z Press

The dumbbell Z-press is a strict shoulder press performed sitting on the floor with your legs straight out in front of you, pressing two dumbbells overhead. It works the front and side of the shoulders and the triceps, and your trunk has to hold you upright with no back support or leg drive.

How to do it

Step by step

  1. Sit on the floor with your legs straight out in front of you, about hip-width apart, holding a dumbbell at each shoulder.
  2. Sit up tall on your sit bones with your chest up, trunk braced and ribs down.
  3. Set your elbows slightly in front of your body with forearms vertical and wrists straight over the handles.
  4. Press both dumbbells up, guiding them slightly back so they finish over your shoulders with your arms straight.
  5. Keep your torso upright and your legs still, with no lean back as the dumbbells rise.
  6. Bring the dumbbells back down to your shoulders under control.
  7. After the last rep, bring the dumbbells down to your thighs and set them on the floor beside you.

What the research says

StrengthMuscle growthGeneral fitnessSport performanceEndurance

  • Implement — In the shoulder press, a study found dumbbells raised shoulder muscle activity while less weight could be lifted than with a barbell. There is no direct research on the Z-press itself.
  • Load and effort — Research finds muscle growth is similar across a wide range of loads when sets are hard, and sets finishing a few reps short of failure capture most of the benefit.
  • Volume — Research links more weekly sets for a muscle to more growth, with diminishing returns.
  • Reps — Z-presses are commonly done for moderate reps of about 6–12, as the unsupported trunk tends to limit longer sets.
